No excuses bedroom workout!

Follow my effective bedroom/hotel workout below and sculpt that body with just 8 easy to do exercises. All you need is a resistance band and a bed! Are you visiting family or going on holiday over Christmas and not going to be able to do your usual workout? Enhance Your Workout with Resistance Bands

Resistance bands could be the one piece of workout equipment that can take your body to the next level of fitness, strength and overall muscle tone.  As a Personal Trainer, Pilates instructor and pre and post-natal teacher (www.redhotpersonaltraining.com) I find resistance bands a wonderful, versatile and full body strengthening little 'gym in my pocket' tools that really do work wonders.

Bands come in a variety of lengths and strengths so suitable from beginner to advanced athlete and some are made in a loop construction that adds to the versatility and variety of exercise combinations that can be used. They are budget friendly and can easily be used while away from home travelling as they are so portable and require little space to use. (Many of my clients travel with work a great deal so when they are away from home they can continue with their exercises whilst away).

Resistance bands allow you to get a full body strengthening workout without the use of any free weights or gym machines.  The key here is that working out with resistance bands produce a different type of tension on your muscles than that of free weights or resistance machines. They produce progressive tension so they actually create more resistance through the range of your repetitions. This is a good thing as the bands will be targeting your muscles fibres in a different way than you would achieve by just using free weights and machines alone. Resistance bands strengthen the neuromuscular system where it is weakest which is at the end of the range of motion but do not place as much strain on the joints than using heavy weights thus their is less chance of injury. 

Have you reached a fitness plateau?  Resistance bands can be an excellent way to add an element of fun and variety into your workout and can be just what the muscles are looking for to overcome that stagnation.

You can do just about any strength training exercise using bands. In fact an entire full body workout can be achieved (including a band warm up and cool down) using a set of small loop bands (in different strengths) and one 1.5 meter single length band. My diary is usually very full and that sometimes leaves very little room for me to work out myself. A short 20 minute band session can be amazing at achieving an excellent resistance workout in a short amount of time. 

Some body weight exercises can be taken to the next level by simply adding the use of a resistance band. For example, a plank with an alternating rear leg lift could be done with a loop band attached around the ankles for added resistance.

Hone and tone your bottom with this exercise!

Who wants to try one of the best exercises for great glutes (bottom) and build athletic speed and power whilst you are there! Red Hot Personal Training just loves this move for the great results it gets with clients. We featured this exercise in a previous blog last year and positive feedback was received from readers who gave it a try!

A step up from the 'Glute Bridge' exercise. This move adds an additional core challenge and increased range of motion. 

1. Sit on a stability/swiss ball. Slowly walk feet out until head and shoulders are resting on the ball, positioning feet hip-width apart under knees and place hands onto your hips.

2. Lower hips toward the floor, (try not to let your knees travel forwards) stopping a few inches above the ground. Pause, then engage abs and press up through the glutes and down into the heels to lift hips up in line with knees. Try no to hyperextend (don't lift up to high) Pause for 2 seconds squeezing your glute muscles (bottom).

3. Lower hips to start position. Try 3 sets of 10 reps.

(Remember to perform the exercise carefully and listen to your body, really focus on using your glute muscles to do the work).

Over indulged on your holiday?

Sun, sea, sand, adventure, good food and drink, thats what holidays are made of! Time spent outside in the fresh air relaxing with our friends and families (as much as you can with children!) can be so good for the body and soul offering a break from the norm and a chance to explore pastures new.

However we all know how carried away we can get with overindulging in the local food and alcohol and before we know it the pounds have crept on.

Worry not, the damage can be minimised and you can set yourself back on track within days. Follow the steps below to feel more energetic, lighter and for your clothes to not fit so snuggly!

  1. Don't panic - Its tempting to think "oh well I am never going to lose the weight". Now you are back home, fill your basket with wholesome healthy foods on your first food shop. Limit processed foods, especially those containing sugar, refined vegetable oil and processed highly refined carbs such as pasta and crackers.

  2. Exercise everyday for at least 20 minutes - A combination of both cardio and resistance exercise is crucial to burn body fat and tone up at the same time.

  3. Up your water - Ensure you are drinking enough pure water daily as flying and drinking alcohol all dehydrate the body. Every cell in your body requires water and it also helps with weight loss and increasing energy.

  4. Get in those zzz's - Flying through timezones or enjoying long summer evenings can mean less sleep. Sleep is a time for the body to repair and again can make a big difference to energy and when trying to lose weight.

  5. Try this meal plan below for the next 5 days:

  • Key principles are:

    • 3 x meals a day

    • No snacks between meals

    • Meals made up of steamed and or raw vegetables and salad, a source of protein and a source of healthy fat. (No potatoes, rice, pasta etc.)

  • Breakfast example:

    • Pea, onion and spinach omelette cooked in butter or coconut oil

  • Lunch example:

    • Avocado, lettuce, cucumber, radishes, celery with turkey slices (fresh from the deli is possible)

  • Dinner example:

    • Homemade chicken and vegetable curry (made with spices and coconut milk) served with cauliflower rice

Why Pre and Post-Natal Women should exercise

It is well known that exercising and eating healthily during pregnancy has profound benefits both tangible and hidden for both the mother and baby.

10 good reasons to exercise for Pre and Post-Natal Women

  1. Exercises such as Pelvic Tilts can offer relief from back pain experienced during pregnancy.
  2. Lowered risk of gestational diabetes.
  3. Ladies who exercise throughout pregnancy and also resume exercise post birth (once ready) report better moods than their sedentary peers.
  4. Increased energy and vitality.
  5. Less likely to need intervention during delivery such as forceps and c-section and labour may be less drawn out.

Increase your energy and vitality today

Clients of Red Hot Personal Training often ask what are the things that they should focus on to increase their energy and vitality. The list below is by no means exhaustive but it’s a great starting point.  Remember unless you make the change nothing will change. 

Reduce your sugar intake.  Watch the sugar content of your food.  Keep a food diary and see how much sugar you actually consume throughout the day, it may just surprise you! Sugar can play havoc with your energy as you spike your insulin levels (that initial sugar hit soon followed by the slump) leave you feeling lethargic and can also lead to overeating. Learn to read labels for sugar content. Remember to look for "of which sugars" on food labels. (4kg = 1 teaspoon of sugar).  Aim to consume no more than 6 teaspoon of sugar daily. Especially limit fruit juice and fizzy drinks and also avoid drinks that look healthy but are secretly sky high in sugar.  Some so called "green smoothies/juices" have as much sugar as soft drinks. CHECK THE LABELS YOU MAY BE SURPRISED. Make sure you take a brisk walk outside for at least 15 minutes a day.  A wood, forrest or green leafy park is best but a walk around your street will still count! Take time to appreciate the nature around you and focus on breathing deeply and calmly. This is great for boosting your circulation, working your muscles, fat loss, better sleep and a great mood booster too!

Top up your vitamin D levels with 20 minutes of sensible sun exposure to your arms and legs each day (not in the midday full sun).

Avoid blue light late at night.  Lots of interesting science is emerging on this topic and we think this is going to be a very important subject. This means turning off your mobile phones and tablets at least 1 hour before bed. 

Fill up on a rainbow of colors each day.  Fill your plates with a variety of vegetables as this allows us to gain a huge variety of vitamins and minerals that may be lacking in a bland “beige” coloured diet. Click on this link to read more on this subject.

What is the best diet & exercise for your body type? (Part Two)

Want to know how to eat and workout for the best results for your body type?  In our last blog we identified the 3 distinct somatotype body types:  Please read Part 1 first if you have not already done so.

Once you have worked out your body type, use the information below to help fine tune your nutrition and exercise plans to get the most success with your goals whether they consist of weight loss, increased muscle or body sculpting.

  • Stay hydrated with plenty of fresh plain water
  • Eat natural unprocessed foods
  • Avoid drastically cutting carbs (eat enough vegetable carbs)
  • Eat adequate calories to facilitate lean muscle growth (Don't use the excuse of having a faster metabolism to eat junk food as this does nothing to grow muscle)
  • Eat plenty of broccoli, cauliflower, avocado, chicken, turkey, oats, brown rice, coconut oil or ghee, nuts, seeds and nut butter. 

Fitness training

  • Focus on gaining strength
  • Dont overtrain - dont overdo aerobic activities if your goal is to increase muscle and tone
  • Ectomorphs tend to excel at cardio and avoid or do minimal weight/resistance training.  
  • To increase muscle mass, increase strength and sculpt an ectomorph type body use heavy weights and body weight exercises
  • Train 3 times a week to allow lots of recovery days to give muscles a chance to repair and grow.

MESOMORPH

Nutrition

  • Stay hydrated with plenty of fresh plain water
  • Eat natural unprocessed foods
  • Watch overall food consumption as Mesomorphs tend to overeat as they feel its relatively easy to loose weight
  • Include lots of healthy fats such as avocados, butter, olives, oily fish etc

Fitness training

  • Try sprint training (build up to this if new to running) as its great for fat loss and muscle building
  • Train 3 times a week to allow lots of recovery days to give muscles a chance to repair and grow
  • Target multiple muscle groups each training session
  • Pilates is great for mesomorph body types

ENDOMORPHS

Nutrition

  • Stay hydrated with plenty of fresh plain water
  • Eat natural unprocessed foods
  • Watch carbohydrate consumption (especially later in the day) (try to get your carbs from vegetables as opposed to processed carbs such as bread, crackers, biscuits etc)
  • No food within 3 hours of bedtime
  • Fill up on protein at each meal and include loads of vegetables/salad
  • Eliminate sweets and reduce alcohol
  • Snacks if eaten should be smaller than the size of your palm
  • Have a high protein and fibre breakfast such as an omelette of eggs, spinach, red peppers and spring onion

Fitness training

  • Your goal should focus on burning fat whilst increasing muscle to gain a lean and toned body
  • Train at a high intensity with little rest between sets to burn stored body fat
  • Avoid long periods of sitting, exercise for 30 minutes a day (7 times a week) with two of those sessions using heavy weights/body weight exercises and one session being a HIIT session

With the above guidance you can take your nutrition and exercise to the next level and may see results faster and better then ever before.

What is the best diet & exercise for your body type? (Part One)

Struggling to lose excess weight or wondering just why you can't gain any muscle? To take your physique to the next level it may be helpful to know your body type (somatotype) and how knowing what type it is could influence a successful outcome.  By eating the right foods and exercising in the way that is best for your particular body type success may be closer than you think.  Below you can see the three distinct body types consisting of Ectomorphs, Mesomorphs and Endomorphs.  

In this blog (Part 1) we will help you identify which body type you are. Most people may find they have a mix of types, however, there is usually characteristics of one type that resonates most with each person and this would be classed as your dominant body type.

ECTOMORPH

  • Long, lean and willowy with a small frame
  • Small shoulders, chest and buttocks
  • Low body fat percentage
  • Hard to gain muscle mass
  • Low muscular strength levels - finds resistance training a challenge, prefers low slow cardio
  • Hard to gain weight 

MESOMORPH

  • Gains muscle easily
  • Naturally muscular and strong
  • Naturally lean
  • Broad Shoulders
  • Gains fat easier than Ectomorphs

ENDOMORPH

  • Harder to lose body fat and to keep it off
  • High body fat percentage (may be overweight)
  • Body shape more rounder, softer or curvier, or pear shaped

Who loves a trail adventure?

Are you getting bored of your same old tried and tested running route that involves pounding the pavements near your home?  Yes its convenient and you can get a good fast running time but wouldn’t it be nice to leave that GPS watch at home sometimes and just run for the fun of it on a trail run?

My regular blog readers will know how much I love training in the great outdoors and my clients benefit from this type of training too. I love the variables such as uneven paths, logs to jump over and trees to duck under.

Running off road in varying terrain combined with numerous obstacles will work those little stabilizing muscles such as those in the foot and ankle to get an amazing workout and will help to supercharge your fitness too. You can’t strengthen what you don’t work, and the monotonous, one direction movement of road running can leave those stabilizing muscles and ligaments underworked.

Why not leave your headphones at home and enjoy the peace and quiet out on a trail run. Just being in nature surrounded by trees, birds and the running water of a stream is just a perfect relaxing antidote to todays hectic world.  

Appreciate the break from the stress and commotion of everyday life, and even of the crowds and traffic that can accompany road running.  Leave social media, emails etc behind and just go off-grid for a while!

Trail running is typically harder than road running. Due to the varying terrain, inclines, and curves in the trail, your average pace per mile/km will most likely be slower than your pace on paved road.  Just don’t stress about your pace.  In fact, if you can bear to part with it, leave your GPS watch at home and find your natural running rhythm.

Trails are a constant adventure that can truly awaken your senses. There is most likely a trail run you could do from your front door.  Look out for local bridlepaths/footpaths or why not give the trails below a try or take it a step further and try a trail race (such good fun)  See below for details.

The building blocks to a better body.........

There is definitely something to take away from the 'Three Little Pigs' children's fairy tale and its not just for children. Children's stories are often written in a way to teach them valuable lessons with characters making mistakes thus helping children to translate them into real life situations.

In the story, the first little piggy was a little bit lazy and grabbed at the first thing he could to build his house. Unfortunately straw isn’t great raw materials for building a house and so the wolf ate him. This is like the person who grabs at the first sugary treat before stopping to think or eats processed foods at every single meal. Yes it gets the job done and you fill you stomach but in the long run the lack of nutrients will keep you constantly craving food and the body will just keep sending you hunger signals.  This little piggy did not put the time and effort into building his house much like those that don't take the time for exercise.  Even those of us who are extremely busy can learn to incorporate exercise into our daily lives so there really is no excuse.

The second little piggy built his house out of wood and yes it was stronger than the straw house, but the wolf still managed to blow the house down and eat the pig, it just took a little more effort on the wolfs part. The second little pig is like the person who still eats processed junk food BUT is “exercising” so its ok?? To some this might sound ok as the exercise will 'burn off' the junk that they are eating. If only it was as simple as that.  

The body constantly needs nutrients to build and repair and get stronger and the fuel that you supply it with and the exercise that you give it will ultimately make up 'You'. If you keep putting the junk and poor quality foods into your body and deny it of all the nutrients it needs and deny it of exercise, it simply WONT be able rebuild you a better body.  Simply put, you cannot out exercise a bad diet, or expect to do well on a good diet with no daily exercise, the two truly go hand in hand.

So that leaves us with the third little piggy who was the one who took his time, put the effort in and sourced the best materials and built himself a house of bricks and eventually outsmarted the big bad wolf. He kept it simple and built a house that would last for years.

To truly build yourself the best, strongest and most robust body (to keep that wolf at bay) does it not make sense to give it the best raw materials (nutrition) possible and the movement (exercise) that it needs and craves?

How to make your dream body a reality

Many people use this time of year to make New Years resolutions and dream about changing their bodies for the better.  Is this one of your resolutions this new year?

Picturing in your mind what you would like to acheive is fantastic but here are a few ways that can help you actually get there.

How committed are you to change? 

Your dream body will not be made overnight so understanding that you will need to commit to make exercise a part of your daily life and improving your diet so you consistently eat well are key to success. This is ultimately what we must strive for.

What do you need to focus on to get there?

Choosing an exercise programme designed for your individual body and personal goals in conjunction with a healthy diet will definitely improve your fitness, body shape and confidence not to mention enhance your mood and stamina. This is where a personal trainer can be invaluable and help you take away the guess work of what to do and when and motivate you to achieve your best.   

If you’re truly serious about your fitness goals make a commitment to yourself to do what it takes to make that happen. Keeping a diary of your exercise, increasing your daily vegetable intake and water consumption can have a big impact.

Remind yourself why you want to make the change

Do you want to be able to keep up with your small children in the park without getting out of breath, wear that size 10 bikini, be confident to stand up and present your work to a room full of people, sleep better? 

These are all achievable with the help of regular exercise and a healthy diet. Get excited about your goals and the final results, but make no mistake, if you don’t consistently exercise and support your training with a healthy diet, those results will never exist outside of your imagination and you’ll never find out how amazing it feels to have achieved them.

Always remind yourself of your goals and just go for it!

The Joy of Pilates

Increased flexibility, incredible core strength, enhanced endurance and great for creating a long and lean body too! Who doesn't strive for these?

Don't underestimate the benefits of practicing pilates as there are many and often more than meets the eye including stress reduction, injury prevention and rehabilitation and better mind and body connection.

If you have ever attended a large Pilates class and been stuck at the back wondering if you are doing the exercises correctly and struggled to locate your 'core' or even know what it truly is or how it works in conjunction with the exercises and everyday life, then trying a small group (2-6 people) or one-to-one sessions with a Pilates instructor could be just right for you.

To truly gain the benefits of Pilates really going back to the very principles at the heart of this amazing art is essential and from there progress can be made to identify and address weaknesses and build more challenging exercises into the sessions when you are ready.

Ooooh you must try these little coconut macaroon treats!

Okay okay, I know that we suggest keeping away from sugary foods as it can lead to a huge variety of health problems including weight gain, lethargy and insulin spikes amongst many others. However, we do understand that the transition to sugar freedom can be difficult for most people, even the most committed! An occasional treat recipe made from good quality ingredients with no added nasties and using natural sugars can sometimes be a great addition to your recipe collection.  

You could also try these in your children's lunch boxes (and yours alike) to help in the transition of weaning off sugary ready made snacks. These macaroons are also suitable for those who are gluten-free, dairy-free, vegetarian and vegan.

Ingredients

  • 80g desiccated coconut
  • 125ml full-fat coconut milk 
  • 1tbs coconut flour
  • 2-3 tsp honey (raw honey is best)
  • 1/2 tsp vanilla extract
  • Pinch sea salt

Method

  1. Preheat the oven to 180c and line a baking sheet with baking parchment.
  2. Add all the ingredients into a saucepan and stir on a gentle heat for 4 minutes until the mixture is thickened and combine the coconut milk. Remove from the heat and leave to cool slightly.
  3. Using a tablespoon scoop out the mixture one spoonful at a time and make into balls then flatten them down slightly on the baking sheet.
  4. Bake them for 12-15 minutes, keeping an eye on them and removing when they just start to brown at the edges.
  5. Remove from the oven and leave to cool completely and enjoy!

Journey to Becoming a Runner

A little nervous and anticipating what was to come, Debbie lined up against almost 400 others at the start line of Horshams 5k ParkRun.  Not once had she imagined herself running this distance.

Just six weeks ago Debbie started training with Red Hot Personal Training (RHPT) with the aim of becoming fitter and to achieve inch loss.  At first we focused on incorporating strength training and small bursts of running to increase her aerobic capacity, burn fat and increase muscle tone.  Her positive enthusiasm and the way that she embraced the training, nutrition and lifestyle changes given by RHPT have not only seen her loose weight (fat loss/inch loss) but also the ability of achieving so much more than she thought possible.

"Just one minute, that is all you need to run for" is what Debbie became familiar hearing on our training sessions.  That quickly increased to three minute bursts after just a few weeks with Debbie starting to notice her improvements.

It is so important to set yourself training goals and we thought that a 5K ParkRun would be perfect for Debbie as she was really enjoying running and showed excellent improvement as the weeks progressed.

The minutes ticked by during the first Kilometre of the 5k ParkRun and Debbie showed little signs of slowing.  We paced the run so she would not start too fast and then burn out and we tackled the slight inclines of the terrain using mental methods allowing her to drive upwards with ease.

As a Personal Trainer, I am always delighted and in awe when my clients achieve a personal goal, like the nurturing of a baby bird that learns how to use its wings and fly for the first time.

Crossing the finish line Debbie asked if we had achieved it in under 45-50 minutes (a goal time we had set) "Oh yes I said, you have smashed it and did it in 38 minutes and 40 seconds!"

Well done Debbie, I am so proud of you!

Want a strong core?

What is your core?

When you hear the words core training what comes to mind?  Endless crunches that seem to produce no results?

A great number of people believe that your core muscles consist of only your abdominal muscles which is just not true.  Muscles of the core region include the abdominals and the hip and spinal musculature.  In fact when you strength train your core you aim to target all the muscle groups that stabalise the spine and pelvis.

A strong core can help you with your functional fitness (those crucial ab and back muscles you call upon every time you turn, bend and lift) and also from an aesthetic perspective (sculpting and tightening that mid section!). 

Suffer from lower back pain?  

In some instances, weak or poorly controlled core muscles can be associated with lower back pain.  Correctly strength training the core muscles will result in them being stronger and more correctly balanced with less uneven strain being placed on the spine. 

Core Workouts

A great core workout may incorporate planks and side plank exercises to encourage a neutral spine position with a natural curve in the back.  Other excellent core exercises include the glute bridge that can help stabilise the pelvis. 

Using a swiss ball to perform core exercises on can be a great tool to really target those inner hard to reach core muscles whilst also adding an element of fun to the routine. Progression can then be made onto a push up lateral row that engages all the core musculature at once resulting in a thorough core workout.

 

Knowing your personal limits

With every step the path in front of us narrowed and the sheer drop to the right of us became more evident.  Looking up ahead we were presented with three path options.  An experienced climber route (not even an option really!!) a difficult rocky boulder path leading into the clouds (lots of pulling up onto boulders involved with no clear way up) or a very narrow path with no room for error.  With the wind whipping up and striking us from behind and the clouds drawing in ahead of us I knew this was the point that we had no option but to turn back and not reach that final part of the hike and touch the summit of Pillar (mountain in the Lake District).

Having successfully hiked many of the Lake Districts highest mountains, Snowdon and others in Scotland and very used to covering 6 or 7 hours of good hiking a day we had to admit defeat on this occasion as we understood the possible dangers and knew our limits (2 children and a dog in tow to consider).  Respect the mountains!! We will however be back to tackle the mountain from a different  route next time and hope to tick it off our list!

This one journey made me think, how many of us know our true personal limits or have ever been close to them? Do we really know when its safe to go beyond them and know when to stop in your tracks? In terms of exercise, many are afraid to take themselves to the unknown and never really set goals or achieve them and others take it too far and overdo it sometimes to the point of injury.  

Try stepping back from the present and see how far you have come and where you want to be and never view an underachievement as failure, just learn how to tackle the goal with a different approach next time!

So much is possible when you put your mind to it and believe in yourself!

Summer fitness with the kids!

How 'Blue Space' can benefit you

We have often talked about the benefits of being outside for a healthy mind and body and achieving the balance between high intensity and lower impact exercise.  On those essential recovery days that your body requires to rest and repair from more intense activities, why not benefit from so called 'blue space'.

Much like the benefits of being amongst 'green space', 'blue space' (including seas, rivers, lakes and larger ponds) is said to have a great impact on our health and wellbeing.  

Anyone who has taken a long walk (or even sat and read a book) along the seafront or around a beautiful lake knows that calming and de-stressing effect it can have on you and a more relaxed body and mind will be better prepared to endure those more strenuous exercise sessions that really push you to your limits!

Try it and make a mental note of how you feel afterwards!
